Beach Running Injuries and How to Avoid Them
Sand is softer on impact and much harder on the calf and Achilles. That trade-off, plus the slope of the beach, explains most of what we treat in coast runners.
The trade-off nobody explains
Sand absorbs impact, so your knees and hips take less of a hammering than they would on tarmac. That part is genuinely good.
But sand also absorbs the elastic return a firm surface gives back to you. On tarmac, your Achilles and calf act like a spring: stretch, store energy, release it into the next stride. Sand swallows that. Every stride must be generated actively by the calf instead.
The result is that a runner who comfortably manages 10 km on the road finds 5 km on sand leaves their calves wrecked. That is not weakness. It is a different exercise.
The camber problem
Beaches slope down towards the water. Running along the tideline means one leg is consistently landing lower than the other, which functionally makes one leg longer for the entire run.
Do that repeatedly in the same direction and you get predictable one-sided problems: outer knee pain, hip pain, or an Achilles that complains on one side only. The fix is embarrassingly simple: turn around halfway, so each leg spends equal time on the high side.
Soft sand versus firm sand
Firm wet sand near the water is much closer to running on a road, and is where to start. Dry, soft sand higher up the beach is a considerably harder workout and should be treated as a training stimulus in its own right, introduced gradually, in short sections.
Building up sensibly
- Start on firm wet sand, and keep the first few runs short
- Alternate direction so the camber evens out
- Introduce soft sand in short blocks rather than whole runs
- Keep some road or trail running in the week, do not switch entirely
- Build calf strength deliberately: heel raises, straight-leg and bent-knee
When to get it looked at
Calf or Achilles pain that persists beyond a week of easier running, pain that is worse first thing in the morning, or any pain that makes you change how you run. Achilles problems respond very well to loading when caught early and become stubborn when left for months.

Is running on sand better or worse for you?
Both. Lower impact through the joints, considerably higher demand on the calf, Achilles and foot. Neither is inherently better, problems come from switching to sand faster than the tissue adapts.
Should I run barefoot on the beach?
Cautiously, and not straight away. Barefoot running loads the calf and Achilles even more than shod sand running does, so combining both changes at once is how people end up with an Achilles problem within a fortnight.
