Back Pain From Desk Work

Sitting is not damaging your spine. Sitting still for four hours at a time is the problem, and that distinction changes what actually fixes it.

The myth worth dropping first

Most people believe their back pain comes from bad posture, and that if they could just sit correctly it would resolve.

The evidence does not support that as strongly as the internet suggests. People with textbook posture get back pain; people who slouch often do not. What reliably provokes symptoms is holding any position for a long time without moving.

So the useful goal is not achieving a perfect position. It is not staying in one.

Why sitting provokes it

Sitting increases the load through the lower back compared with standing, particularly when slumped. Hip flexors shorten over hours, which tilts the pelvis and changes how the lumbar spine sits. Glutes switch off. And the deep trunk muscles that support the spine get no work at all.

None of that is dangerous. It is deconditioning, and it responds to movement.

What to change

Move every thirty minutes. The single highest-value change, and the one most people skip in favour of buying equipment. Stand for a phone call, walk to get water, do anything for sixty seconds.

Get the monitor up. The top of the screen at roughly eye level. Laptop users need a separate keyboard and something to raise the machine: books are fine.

Feet flat, knees around hip level. Adjust the chair before blaming it.

Break up long journeys too. If your commute involves a ferry queue or a long stretch of the strip, that is more sitting on top of the working day, and it counts.

Three exercises that earn their place

Glute bridge: lying on your back, knees bent, push through the heels and lift the hips. Ten repetitions. Wakes up the muscles that sitting switches off.

Hip flexor stretch: half-kneeling, tuck the pelvis, shift weight forward. Thirty seconds each side. Directly counters the shortening.

Sit-to-stand: from a chair, no hands, ten times. Unglamorous and one of the better functional strength exercises available.

When it is not just a desk problem

Get it assessed if the pain has not started improving within two weeks, if it keeps returning every few months, or if it travels into your leg with pins and needles.

And go to a doctor rather than a physiotherapist for any loss of bladder or bowel control, numbness around the groin, or progressive leg weakness. Those are not desk problems.

Is sitting really that bad for your back?

Sitting itself is not damaging. Sitting still for long unbroken periods is the problem, tissue loaded in one position for hours becomes uncomfortable regardless of how good the position is. Frequency of movement matters more than posture quality.

Do I need an expensive ergonomic chair?

It can help, but a good chair you sit rigidly in for four hours still causes trouble. If you are choosing where to spend, monitor height and a reminder to move are better value.

Would a standing desk fix it?

Only partly. Standing still for hours produces its own problems. What helps is alternating: which is the same principle as everything else here.
